The gap between the Recommended Dietary Allowance and what research actually supports for active, health-conscious individuals is significant and worth understanding.
The RDA for protein is set at 0.8 grams per kilogram of body weight per day. This figure represents the minimum amount needed to prevent deficiency in sedentary adults, not the optimal amount for performance, muscle maintenance, or body composition improvement. Research consistently shows that intakes of 1.2 to 2.2 grams per kilogram provide superior results for muscle protein synthesis, satiety, metabolic rate, and preservation of lean mass during weight loss.

Animal sources like meat, poultry, fish, eggs, and dairy are complete proteins with high bioavailability. Plant-based proteins from legumes, grains, nuts, and seeds are often incomplete individually but can provide all essential amino acids when combined throughout the day. Soy, quinoa, and buckwheat are notable exceptions that provide complete plant-based protein.
For individuals over 50, protein needs increase due to anabolic resistance, a condition where muscles become less responsive to the muscle-building signal from protein intake. Research recommends that older adults consume at least 1.2 grams per kilogram with an emphasis on leucine-rich protein sources to counteract age-related muscle loss.
